Stability FIST (Foundation Level)
The Stability FIST level is the bedrock of your entire kettlebell journey. This 8-week block is intentionally designed to wake up dormant muscles, restore joint health, and teach your body how to move with absolute efficiency and safety.
Program Structure
Duration: 8 Weeks
Weekly Schedule: 3 days of active training (30 minutes per session) + light mobility and active recovery on rest days.
The Approach: Workouts are structured to keep you moving but allow for ample recovery. We utilize simple warm-ups, low-impact bodyweight patterns, and stable, two-handed kettlebell exercises.
Core Goals & Focus Areas
Regain Basic Mobility & Stability: Reopen tight joints (shoulders, hips, thoracic spine) and awaken crucial stabilizing muscles.
Build Baseline Strength: Establish a strong foundation in the core, legs, and back using a mix of bodyweight and light weight.
Master the Mechanics: Learn the fundamental movement patterns—specifically the Hinge and the Squat—that make kettlebell training safe and effective.
Identify Weak Points: Use these 8 weeks as a diagnostic period to find any asymmetries, tight muscles, or weak links before adding heavier loads.
Prepare for the next level, Stamina FIST : Safely condition your cardiorespiratory system and muscles for the next stage of progression.
The Stability FIST Exercise Library
We break our exercises into foundational categories to ensure balanced, head-to-toe physical development.
1. Mobility, Core & Stability (The Setup)
Before we load the body, we must stabilize it. You will master these movements to wake up deep stabilizing muscles, build a resilient core, and protect your spine and joints.
- Bodyweight High Shoulder Taps: You will achieve anti-rotational core strength and robust shoulder stability by learning to keep your hips completely still.
- Bodyweight & Kettlebell Deadbug: You will master abdominal bracing, teaching your deep core exactly how to protect your lower back during movement.
- Bodyweight & Kettlebell Glute Bridge: You will achieve optimal glute activation, creating a powerful support system that relieves pressure on your lower back and knees.
- Kettlebell Around the World: You will build dynamic grip strength and responsive, 360-degree core control as the weight shifts around your body.
- Kettlebell Halo: You will unlock fluid, pain-free shoulder mobility and improve upper-body flexibility.
- Kettlebell Suitcase Carry: You will develop elite side-core strength and posture, drastically improving your walking balance and real-world stability.
2. The Hinge & Pull (Posterior Chain Development)
The "hinge" is the most important movement in kettlebell training. It targets the hamstrings, glutes, and back.
- Kettlebell Belly Swing: You will master the clean hip-hinge pattern safely, keeping the weight close to your center of mass with minimal spinal load.
- Kettlebell Good Morning: You will achieve deep hamstring awareness and learn to hinge safely under controlled tension.
- Kettlebell Deadlift: You will master the ultimate foundational pull, learning how to effortlessly lift objects off the floor with a perfectly straight spine.
- Kettlebell Sumo Deadlift: You will achieve a wider, highly comfortable stance that accommodates senior hip anatomy while building lower-body power.
- Kettlebell Romanian Deadlift (RDL): You will strengthen the entire back of your body by focusing on the slow, controlled lowering phase of the hinge.
- Kettlebell 2H Bent-Over Rows: You will achieve a strong upper back, which is critical for maintaining an upright, confident posture.
- Kettlebell Upright Rows: You will strengthen your shoulders and traps, making everyday lifting and pulling tasks seamless.
3. The Squat & Push (Anterior Chain & Upper Body)
These movements build the lower-body drive needed for essential daily tasks (like getting out of a deep chair or car) and develop total upper-body pushing power.
- Bodyweight Squat: You will master a full, free-standing squat with perfect joint alignment and balance.
- Bodyweight Pushup: You will build chest, shoulder, and tricep strength while maintaining a rigid, safe core.
- Kettlebell 2H Press: You will achieve total upper-body pressing power, learning how to safely push a weight completely overhead with a locked-in core.
4. Pullovers & Ballistic Foundations
These advanced movements bridge the gap between stability and power. You will learn to manage the kettlebell through changing angles and safe, fluid velocity.
- Kettlebell Floor Pullover: You will build core stability and upper-body coordination while your spine is completely supported by the floor.
- Kettlebell Standing Pullover: You will achieve advanced core bracing and shoulder control while standing completely upright.
- Kettlebell Kneeling Pullover: You will challenge your hip extension and core balance by removing your feet from the equation.
- Kettlebell Pullover Deadbug: You will unlock the ultimate core-coordination milestone, combining lower-body bracing with upper-body pulling.
- Kettlebell Deadlift High Pull: You will transition your deadlift strength into a fluid, upright pulling motion to bridge the gap toward explosive power.
- Kettlebell Swing (Two-Handed): You will achieve low-impact cardiovascular conditioning and explosive hip drive, providing the ultimate armor for your lifelong independence.
Workout Formats & Methodology
Throughout the 8-week Stability FIST program, all workouts are delivered in our signature Time Circuit format (Interval Training). This approach completely removes the pressure of counting repetitions. Instead of rushing to hit a specific number, you can slow down, listen to your body, and focus entirely on movement quality, perfect form, and absolute safety.
How It Works
- Work Interval (30 - 45 Seconds): You perform the exercise at your own comfortable pace, focusing on smooth, controlled movement.
- Rest Interval (15 - 30 Seconds): You stop and completely rest, allowing your heart rate and muscles to recover before the next movement.
- The Structure: A full workout consists of four distinct rounds, with each round featuring four exercises from your library.
- Round Transition: To ensure you never feel rushed or overfatigued, you will enjoy a full 1.5 - 2-minute rest period between each round to grab water and reset.
Why Time Circuits are Perfect for Seniors
- Paced for Your Ability: Because you are moving for time rather than reps, you work completely at your own current fitness level. If you do 4 perfect, slow repetitions in 30 or 45 seconds, that is a massive victory.
- Reduces Cognitive Load: You don't have to track numbers or count in your head. The timer handles the logistics, leaving your mind completely free to focus on your posture, core engagement, and breathing.
- Built-in Cardio Conditioning: The alternating structure of work and rest provides a highly safe, low-impact cardiovascular stimulus that strengthens your heart and lungs alongside your muscles.
The Grand Finisher
To solidify your posture and cool down safely, every single workout concludes with a kettlebell suitcase carry to cement your walking balance, followed by short, targeted mobility exercises to restore your joints and leave you feeling energized.
The Rest-Day Protocol
On the 4 days a week when trainees are not doing their 30-minute kettlebell sessions, they are prescribed light mobility routines. These are 10–15 minute sequences focused on gentle stretching, breathing, and joint circles to alleviate stiffness, promote blood flow, and accelerate recovery.
